Vegan Diet Plan with Indian Food: A Complete Beginner's Guide

A vegan diet excludes all animal products: meat, fish, eggs, milk, curd, ghee and honey. Indian food has a head start here, since dal, sabzi, rice, roti and most Kerala thorans are already vegan. What goes missing when you drop dairy and eggs is a chunk of protein, calcium and vitamin B12. A good vegan plan puts those back deliberately.

The nutrients to watch

NutrientWhy it mattersVegan Indian sources
ProteinMuscle, fullness, immunityDal, chana, rajma, green gram, soya chunks, tofu, peanuts, seeds
Vitamin B12Nerves and blood; not found in plant foodsFortified foods or a supplement. Non-negotiable for long-term vegans.
IronEnergy, preventing anaemiaSpinach, drumstick leaves, dal, jaggery, sesame; eat with lemon or amla for absorption
CalciumBonesRagi, sesame, fortified soya milk, green leafy vegetables, almonds
Omega-3Heart and brainFlaxseed, chia, walnuts
Vitamin DBones, immunitySunlight; supplement if a blood test shows low levels

Getting enough protein without eggs or dairy

Aim for a protein source at every meal, not just at dinner. Pairing a grain with a legume (rice and dal, roti and chana, dosa and sambar) gives a complete amino-acid profile. Soya chunks and tofu are the most concentrated vegan proteins available in Indian supermarkets; 100 g of soya chunks (dry) carries around 50 g of protein.

A sample vegan day, Kerala style

  • Breakfast: Puttu with kadala curry, or ragi dosa with coconut chutney and sambar
  • Mid-morning: Banana and a handful of peanuts
  • Lunch: 1 cup matta rice, green gram curry, avial (made without curd), cabbage thoran, salad
  • Evening: Roasted chana, black tea with lemon
  • Dinner: 2 wheat rotis, soya chunk curry or tofu stir-fry, beans mezhukkupuratti
  • Bedtime: Fortified soya milk with turmeric

Common vegan mistakes

  1. Replacing dairy and eggs with refined carbs. Vegan does not automatically mean healthy; a vegan diet of parotta and chips is still a bad diet.
  2. Ignoring B12. Fatigue and tingling in the hands can show up within a year or two.
  3. Relying on packaged "vegan" snacks. They are often high in oil and salt.
  4. Not eating enough. Plant foods are bulky; some people lose too much weight without meaning to.
