Plenty of people in Kochi have tried "salad for lunch" as a weight-loss plan, and most of them were raiding the office snack box by 4 pm. That is not a willpower failure. A bowl of lettuce, cucumber and tomato is about 50 calories with almost no protein; of course you are hungry. A salad that works as a meal is built differently.
The five-part formula
- Base: 2 cups of vegetables. Lettuce, cabbage, spinach, cucumber, tomato, carrot, capsicum, beetroot, boiled beans. Volume and fibre.
- Protein: 100–150 g. This is the part most salads miss. Grilled chicken, boiled eggs, tuna, paneer, chana, rajma, sprouted green gram, tofu.
- A slow carb: 1/2 cup. Boiled sweet potato, corn, brown rice, quinoa, or a slice of whole-wheat bread. Keeps you full past the two-hour mark.
- Healthy fat: 1 tablespoon. Nuts, seeds, olives, avocado, or a teaspoon of olive oil in the dressing.
- Flavour. Lemon, pepper, chaat masala, curry leaves, green chilli, a spoon of curd. Salads fail when they are boring.
A salad built this way is 350–450 kcal with 25–35 g of protein: a real lunch, not a snack.
Indian salad ideas that follow the formula
- Chana chaat bowl: boiled chana, onion, tomato, cucumber, coriander, lemon, chaat masala, a boiled egg on top
- Sprout and paneer salad: sprouted green gram, paneer cubes, capsicum, peanuts, lemon and pepper
- Chicken and cabbage salad: shredded grilled chicken, cabbage, carrot, roasted peanuts, a curd-mint dressing
- Tuna and sweet potato: canned tuna in water, boiled sweet potato, cucumber, onion, lemon
- Kerala kosumalli-style bowl: grated carrot, soaked green gram, coconut, green chilli, mustard tempering, with two boiled eggs
Dressings: where salads go wrong
| Dressing (2 tbsp) | Approx. calories |
|---|---|
| Lemon, pepper, salt | 5 |
| Curd with mint and cumin | 30 |
| Olive oil and vinegar | 120 |
| Mayonnaise-based (Caesar, ranch) | 150–200 |
| Thousand island / honey mustard (bottled) | 120–160 |
Add croutons, fried noodles and cheese on top and a "healthy" restaurant salad can reach 700 kcal, more than a plate of rice and fish curry.
When a salad-only diet backfires
- You lose weight for two weeks, then stall because you are too hungry to continue.
- Protein drops, so some of the weight lost is muscle.
- You develop a bad relationship with normal food, where rice becomes "cheating".
Salads work best as one or two meals a day inside a balanced plan, not as the whole plan.
